This exercise very well known it isolates your bicep muscles so can really build those Guns. Anyway get yourself on the end of a bench with your legs facing out. Rest the back of your one of your upper arm on the inside of your thigh and put your other arm on the other thigh for support.  Now in a controlled manor lift the weight as high as possible only utilizing your elbow and forearm stay in control, this exercise is good for your Biceps but not the best for your biometrics.
